Athletes measure nearly everything now. Sweat rate, sodium concentration, carbohydrate grams per hour, splits to the second. Then they hand eight hours a night over to chance. Sleep is the longest stretch in your day without a single sip of fluid, and it is also when the majority of the repair work from training gets done. The overlap between those two facts gets remarkably little attention.

Here is what the research actually supports about overnight fluid loss, why short sleep and dehydration feed each other, and how to drink in the evening without waking up at two in the morning.

You lose more fluid overnight than you think

Even lying perfectly still, you are losing water continuously through two routes: respiration and evaporation through the skin. Together these are called insensible losses, and across a night of sleep they typically add up to somewhere between 300 and 1,000 mL. Call it half a litre for most people, more in a warm bedroom, more still under heavy bedding or with a partner radiating heat next to you.

Athletes sit at the high end of that range for unglamorous reasons: larger bodies, higher metabolic rates, and a core temperature that stays elevated for hours after a hard evening session. If you ran a threshold workout at 7 p.m., you are still shedding heat, and therefore water, at midnight. Weigh yourself before bed and again on waking and you will usually find half a pound to a pound and a half missing. Almost all of it is fluid.

That is not a crisis in isolation. It becomes one when you wake already one percent down, train on top of the deficit, and never quite close the gap before the next night.

The hormone that is supposed to protect you

Your body is not defenceless here. In the back half of the night, circadian signalling ramps up vasopressin, an antidiuretic hormone that instructs the kidneys to reabsorb water rather than send it to the bladder. It is elegant engineering: the longest fluid fast of your day is covered by your strongest water-conservation signal.

The catch is that the vasopressin surge is back-loaded. Cut your sleep short and you amputate the portion of the night doing the most to keep you hydrated. Population research has found that adults sleeping roughly six hours a night show meaningfully higher odds of dehydration markers than those sleeping eight, with one analysis putting the increase somewhere in the range of 16 to 59 percent.

Which means the causal arrow runs both ways. Short sleep leaves you drier. Being dry, with the dry mouth, parched nasal passages, and low-grade headache that come with it, makes sleep lighter and more fragmented. Neither problem repairs the other on its own.

What running dry does to the sleep you do get

Falling asleep depends on a drop in core body temperature, and that drop is driven by moving blood to the skin surface to dump heat. Do that on reduced plasma volume and the process is less efficient. Anecdotally this is why athletes who finish a hot session badly underhydrated often describe lying awake feeling overheated well past their normal bedtime.

The knock-on effects are the ones that matter competitively. Poor sleep raises perceived exertion at a given pace the next day, blunts cognitive performance and reaction time, and appears to matter for durability over a season. Work on athlete monitoring has found that those sleeping eight hours or more, or reporting higher sleep quality, are less likely to pick up injury or illness. Hydration is not the only lever on sleep quality, but it is one of the cheapest.

The nocturnal cramp question, answered honestly

Ask ten runners why their calf seized at 3 a.m. and nine will say electrolytes. The evidence is messier than that. Nocturnal leg cramps are genuinely common, with surveys putting mild-to-moderate prevalence around a quarter to a third of adults and figures as high as 37 percent in older UK samples. But a review in American Family Physician reported no consistent association between night cramps and measurable disturbances in sodium, potassium, or magnesium. In exercise-associated cramping specifically, the strongest signal points toward neuromuscular fatigue rather than a mineral deficit.

That does not make evening electrolytes pointless, but it does narrow the honest case for them. If you finished a long, hot session having lost a serious quantity of sodium in sweat and replaced it with plain water, you have a real fluid-balance problem worth correcting before bed. Restoring sodium alongside fluid is how you actually retain what you drink rather than urinating it out an hour later. That is a defensible reason to take sodium in the evening. “Salt fixes night cramps” is not.

How to drink in the evening without wrecking your night

The practical rules are boring and they work.

Front-load the rehydration. Do the bulk of your post-session drinking in the two hours after you finish, not at 10 p.m. Aim to replace roughly 125 to 150 percent of the fluid you lost, since some of any volume you take on will be excreted. Getting that done early leaves the last hour before bed relatively light.

Put sodium with it, and preferably with dinner. Plain water on an already-depleted system dilutes plasma sodium, suppresses thirst, and increases urine output, which is exactly the wrong combination before sleep. Sodium taken with an evening meal helps you hold the fluid where you want it.

Taper the volume in the final hour. Two or three large gulps rather than a full bottle. Every trip to the bathroom costs you a sleep cycle, and the cost of interrupted sleep is higher than the benefit of that last 300 mL.

The morning half of the equation

You will wake with the largest fluid deficit of your day, and if you train in the morning you are about to add to it.
